The bigger question is, are you giving away something that's juicy enough to get people to take you up on it?
This is a much more powerful lever than which mechanism you use to offer it to them.
Is it something that feels so valuable, they just can't resist it?
Is it something they can't find anywhere else online for free?
Is it something that feels at least 10x more valuable than giving away their email address?
Is it something that is so cool that it is a no-brainer for them to sign up?
Is it something that resonates with your GOOD leads (not just freebie-seekers)?
If it is, then you're going to see conversions no matter which way you go.
That said, pop ups will generally increase your conversion rates. Be judicious, though, if you go this route. Make sure it's timed to not appear the instant a new visitor hits your site.
If it was me, I would go with a free sign up form until you've proved the concept that this lead magnet will convert. Once you have a few leads coming in, you can justify paying for a more robust software that gives you good options to make both pop ups and embedded forms in key locations on your site.
